Simple can be very powerful when done well with perfect form.
10 minute warm up run with some fast strides mixed in.
4-6 sets of:
100 meter sprint
5-30 push ups
50-200 lunges
100 meter sprint
5--30 push-ups (or chin ups)
50-200 squats
light job cool down and stretch
